Range of Motion: How Deep Should Each Rep Go?

Nobody tells you how far down to go. You get told to squat, to press, to row, and then you are standing there with a weight in your hands wondering whether you are supposed to touch your chest, break parallel, or stop when it starts to feel weird. Meanwhile one person online says half reps are cheating and the next says deep squats will wreck your knees. Range of motion, meaning how far a joint travels during a rep, is one of the few technique topics where the honest answer is genuinely simple, and where beginners lose months of progress by getting it slightly wrong in either direction.

What range of motion actually means

Range of motion is just the distance the working joint travels between the start of a rep and the bottom of it. On a squat it is how far your hips drop. On a push-up it is how close your chest gets to the floor. On a curl it is how far your elbow straightens before you bend it again. A full range of motion means you moved the joint through as much of its available travel as your body safely allows on that exercise. A partial rep means you stopped somewhere short of that.

The word available is doing a lot of work in that sentence, and it is the part most arguments online skip over. Your available range is not the same as the range of the strongest, bendiest person in the gym. It is set by your own joints, your limb lengths, and how mobile you are today. Two people can both perform a technically perfect squat and end at visibly different depths.

Why fuller reps usually win

The research and the coaching consensus point the same way: for a beginner building muscle and general strength, training through a larger range of motion beats training through a small one, at the same effort level. Three reasons matter.

  • You train the muscle where it is lengthened. Muscle seems to respond especially well to being loaded in a stretched position, and the stretched position is precisely the part a partial rep skips.
  • You keep the strength you have. Strength is fairly specific to the positions you train. Squat only to the top quarter and the bottom quarter stays weak, which you find out the day you need to pick something up off the floor.
  • You get honest numbers. A full rep is a fixed unit of work. Once you allow the depth to drift, this week's 100 pounds and last week's 100 pounds are not the same lift, and your log stops telling you anything true.

According to Overcoming Gravity, the entire progression model for bodyweight strength is built on this idea: you earn the next step by owning the current one through its full range, not by doing more sloppy repetitions of a partial one. Steven Low treats a rep you cannot control end to end as a rep that does not count yet. That is a useful standard to borrow even if you never touch a gymnastics ring.

Full range does not mean maximum range

Here is where beginners get hurt. "Go deeper" is good advice right up to the moment it becomes "keep going until something gives", and there are a few movements where extra depth is not extra training, it is just extra strain on a joint at its weakest angle.

The clearest example is the chest fly. Sweeping the dumbbells out until your arms hang below the bench feels like a heroic stretch, and mostly it loads the front of the shoulder capsule at the end of a very long lever. The chest is done working before that point. Stopping when your upper arms reach shoulder level is not a partial rep, it is the correct rep, which is why the dumbbell chest fly is one of the few lifts where the coaching cue is explicitly to stop short.

A similar logic applies elsewhere. On a bench press, touching the chest is the standard, but bouncing the bar off your ribs is not depth, it is momentum. On a lat pulldown, pulling the bar behind your neck adds range in a direction your shoulder does not want to go. Full range means all the travel the movement is designed for, and no more.

How deep, movement by movement

Squats

Aim for the crease of your hip dropping to at least the level of your knee, which lifters call parallel. Below that is fine and often better if you can hold a flat back and keep your heels down. Your true stopping point is the moment your lower back starts to round under you, sometimes called a butt wink. Go to just before that, not past it.

Presses and push-ups

Lower until the bar or dumbbells touch or nearly touch your chest, or until your chest is a fist's height off the floor on a push-up. If your shoulders complain at the bottom, raise your hands on a bench or a set of blocks rather than cutting the rep in half. Same depth, easier angle.

Rows and pulldowns

Let the weight pull your arms fully straight at the start of each rep, then pull until your hands reach your torso or the bar reaches your upper chest. Most beginners lose range at the top of the rep, not the bottom: they stop six inches short and never quite squeeze the back.

Curls and extensions

Straighten the arm at the bottom of every curl. Half curls that stay inside a comfortable middle range are the single most common way people spend a year on the same weight with the same arms.

When a partial rep is the right call

Partials are a tool, not a sin. Three cases where stopping short is correct:

  1. You are not mobile enough yet. If you cannot squat to parallel without your heels lifting, squat to the depth you can control and work on ankle and hip mobility separately. Depth arrives in a few weeks. Forcing it today just teaches your back to round.
  2. You are working around an injury. A range that does not hurt, trained consistently, beats a full range you have to stop doing. Train the pain-free part and expand it as things settle.
  3. The movement is designed that way. Flys, lateral raises and a few machine exercises have a natural stopping point well before the joint runs out of travel.

What is not on that list: cutting depth because the weight got heavy. That is the version to be honest with yourself about, and it is the one that quietly happens to everyone.

The trade you are actually making

Deeper reps with a given weight are harder. That means going from partial to full range will drop the number on the bar, sometimes by a lot, and for a beginner that can feel like going backwards in public. It is not. You are trading a bigger number for a bigger training effect, and within a couple of months the number comes back with better positions underneath it.

If you have to choose, take the lighter weight and the full range every single time. The depth is the exercise. The weight is just the dial.

How to fix your depth this week

  1. Pick one movement. Do not audit your whole programme at once. Choose the lift you are least sure about.
  2. Film one set from the side. Your phone against a water bottle is enough. Depth is almost impossible to judge from the inside; it looks far deeper than it is.
  3. Set a physical target. A box or bench at squat depth, a foam roller on your chest for push-ups, a bar height you have to touch. Something that answers the question for you instead of leaving it to feel.
  4. Drop the weight 20 percent and rebuild. Run the lighter, deeper version for two or three weeks and let it climb back. It will climb faster than you expect.
  5. Write the standard down. "Squat: hip crease below knee" in your notes turns depth from a mood into a rule.

Track it so the depth stays honest

Range of motion is the thing that silently drifts. The weight goes up, the reps stay the same, and nobody notices that the last four weeks of squats have quietly gotten three inches shallower.
